Which magnesium should you take? The forms compared

Magnesium appears on nearly every supplement label. What rarely appears alongside it is the fact that magnesium never exists on its own in a supplement. It is always bound to another compound, and that binding determines how much of it reaches your bloodstream.

The difference is larger than most people expect. Two products showing identical milligram figures on the label can differ by an order of magnitude in how much your body actually absorbs.

This article works through the most common forms, from the cheapest to the best absorbed, and explains which is suited to which purpose.

 

Why the form determines the outcome

Magnesium is a mineral that gets bound to a salt, an amino acid or an organic acid in supplement production. That partner compound determines two things at once.

The first is elemental content, meaning what percentage of the compound's weight is actually magnesium. The second is bioavailability, meaning how much of that your intestines can absorb.

These two properties generally move in opposite directions. The forms with the highest elemental content have the lowest absorption, and the reverse holds as well. This explains why an impressive figure on a label says little about what your body does with it.

1. The cheap forms

1.1 Magnesium oxide

Magnesium oxide is the cheapest form to produce and carries the highest elemental content of any form at roughly 60 percent. This makes it attractive to manufacturers, since very little raw material is needed to place a high number on the label.

Absorption is estimated at around 4 percent. The remainder stays in the intestines, where it draws in water. That osmotic effect explains the loose stools and cramping many people experience with magnesium oxide.

Oxide is also frequently blended into formulas that otherwise contain better forms, with the purpose of raising the elemental figure on the label at low cost.

  • Low absorption
  • Laxative effect and cramps
  • Used in cheap formulas

 

1.2 Magnesium sulfate

Better known as Epsom salt, and legitimate in clinical use when administered intravenously. Taken orally it acts as a strong osmotic laxative, which makes it unsuitable for daily supplementation. The taste in solution is also markedly unpleasant.

Pros:

  • Cheap form
  • Clinical uses in IV or as salt for baths

Cons:

  • Strong laxative effect
  • Poorly suited as oral supplement
  • Unpleasant taste in solution

 

 

2. The better forms

2.1 Magnesium citrate

Magnesium bound to citric acid, and considerably better absorbed than oxide. It is widely available and affordable, and the citrate component serves a function of its own by reducing the formation of calcium oxalate and phosphate crystals in urine, which matters for people prone to kidney stones.

The osmotic effect remains present at higher doses, which limits how much someone can comfortably take. Elemental content is also lower than oxide, so a larger quantity of compound is needed for the same amount of magnesium.

Pros:

  • Better absorption
  • Inexpensive
  • Citrate supports kidney function

Cons:

  • Laxative effect at higher doses

 

2.2 Magnesium taurate

Magnesium bound to taurine, an amino acid with its own role in cardiovascular and neurological function. Absorption is good and gastrointestinal tolerance is excellent.

Research into this form is less extensive than for citrate and bisglycinate. Elemental content is low and production costs are higher.

  • Bound to taurine
  • Minimal digestive effects

Cons:

  • Smaller body of research
  • More expensive product

3. The best absorbed forms

3.1 Magnesium bisglycinate

Magnesium bound to two glycine molecules, forming a fully chelated compound. That structure allows the magnesium to be absorbed through amino acid transport pathways rather than relying on passive diffusion alone.

The practical consequence is that the osmotic effect disappears. This makes bisglycinate suitable for daily long-term use, including for people who tolerate other forms poorly. Glycine itself also functions as an inhibitory neurotransmitter in the central nervous system.

The trade-off lies in elemental content, which sits at around 14 percent. A considerably larger quantity of compound is therefore required to reach a meaningful dose, and the cost per gram of elemental magnesium rises accordingly.

Pros:

  • Chelated to two glycine molecules
  • Avoids osmotic laxative effect entirely
  • Calming effect
  • Glycine functions as neurotransmitter

Cons:

  • More expensive per gram

 

3.2 Magnesium malate

Magnesium bound to malic acid, an intermediate in the citric acid cycle and therefore involved in cellular energy production. Absorption is good and tolerance is as well.

The research base is smaller than for bisglycinate. Some users find the form mildly activating, which makes evening dosing less suitable.

Pros:

  • Malate is an intermediate in cellular energy production
  • Energizing effect
  • Good absorption

Cons:

  • Energizing effect can be a negative at night
  • More expensive per gram

 

 

Which form for which purpose

The ranking above applies to supplementation, meaning the replenishment of magnesium in the body. For other purposes the order changes.

Magnesium oxide is well suited to occasional constipation, precisely because of the property that makes it unsuitable for supplementation. Citrate is the better choice for anyone prone to kidney stones. Magnesium threonate is the only form shown to cross the blood-brain barrier to a meaningful degree, which makes it relevant for cognitive applications.

For a daily foundation formula intended for long-term use, bisglycinate remains the defensible choice.
